Meal Prep for Shift Workers: Night Shift Meal Plan

The simplest meal prep plan for shift workers: cook once on a day off, eat your main meal before the shift, and keep overnight eating to a small snack. CDC guidance for night-shift nurses suggests avoiding or reducing food between midnight and 6 a.m., and packed food needs ice packs, because perishables are safe at room temperature for only 2 hours.

Below you'll find meal times for night, evening and day shifts, two sample meal plans with every number calculated from USDA data, and a 2-hour prep list for your day off.

Key takeaways

  • Main meal before work: eat your largest meal in the hours before the shift, not at 3 a.m.
  • Snack, don't feast, overnight: a 2019 night-shift study found a small snack left people less sleepy than a full meal or nothing.
  • Pack it cold: 2 hours at room temperature is the limit (1 hour above 90 F / 32 C). Use ice packs or a fridge.
  • Stop caffeine 6 hours before sleep: 400 mg taken 6 hours before bed still disrupted sleep.
  • Small breakfast before bed: eat a light meal after a night shift so hunger doesn't wake you.

When to eat on each shift

The CDC's National Institute for Occupational Safety and Health (NIOSH) suggests three meals across 24 hours, with less food in the middle of the night. Here's how that maps onto common shifts:

ShiftMain mealDuring the shiftAfter the shift
Night (7 p.m.-7 a.m.)5:30 p.m., before workLight meal by 11 p.m., small snack around 3 a.m.Small breakfast, then sleep
Evening (3 p.m.-11 p.m.)1:30 p.m., before workLight meal around 7 p.m.Small snack if hungry, avoid a large meal before bed
Day (7 a.m.-7 p.m.)12:30 p.m. lunchBreakfast before 7 a.m., snacks at breaksDinner, then sleep

The light middle of the night comes from research. In a 2019 study of 44 healthy young adults on a simulated week of night shifts, people who ate a snack at 12:30 a.m. (10% of the day's calories) were less sleepy than people who ate a full meal (30%) or skipped food. The no-food group was the hungriest. Total calories were the same in all three groups, so the timing made the difference.

What to eat on a night shift

NIOSH's list for night-shift nurses is a practical shopping list:

  • Good overnight foods: vegetables, salads, vegetable soups, fruit, wholegrain sandwiches and wraps, yogurt, cheese, eggs, nuts.
  • Limit: sugar-rich foods and low-fiber carbs (candy, pastries, chips, white bread), which "can increase sleepiness."
  • Avoid: heavy, fatty or spicy foods, alcohol, and added sugar near the end of the shift.

Pair a protein with a fiber-rich carb at each break, like turkey and hummus in a whole-wheat wrap, or Greek yogurt with berries. For more grab-and-go options, see meal prep snacks and late-night snacks that won't ruin your diet.

A sample night-shift meal plan

Built for a 7 p.m. to 7 a.m. shift. Every row is calculated from USDA FoodData Central.

5:30 p.m.4 oz (113 g) roasted chicken breast, 1 cup (202 g) brown rice, 1 cup (156 g) broccoli, 1 tsp olive oil529446311
11 p.m.Whole-wheat tortilla (41 g), 3 oz (85 g) sliced turkey, 2 tbsp hummus, 3 oz (85 g) baby carrots318193213

The day has 32 g of fiber. To scale it up, add a second tortilla wrap at 11 p.m. or more rice at dinner. Set your own target with the TDEE calculator first.

How to meal prep on your day off

One 2-hour session covers four or five shifts. Cook on a day off, not between back-to-back shifts.

Cook:

  • 2 lb (900 g) raw chicken breast, roasted and sliced. Chicken loses about a quarter of its weight in cooking, so that's 5-6 cooked portions of 4 oz (113 g).
  • 4-5 cups cooked brown rice, portioned into containers.
  • 2 large heads of broccoli, roasted or steamed.
  • 10-12 hard-boiled eggs.

Assemble:

  • 5 jars of overnight oats (oats plus milk; add fruit the morning you eat them).
  • Snack boxes: baby carrots, hummus cups, cheese sticks, almonds in 1 oz portions.
  • Wrap kits: tortillas, sliced turkey and hummus in separate containers, so the tortilla doesn't go soggy. Assemble before you leave.

Good containers make this easier; see our meal prep containers guide. If your rota changes a lot, a few portions from a freezer meal prep session cover the weeks you can't cook.

Keeping packed meals safe on a long shift

A 12-hour shift is longer than food can safely sit out. USDA's rule: perishable food shouldn't stay at room temperature for more than 2 hours, or 1 hour above 90 F (32 C).

  • Use an insulated bag with ice packs if there's no fridge at work.
  • Put food in the fridge as soon as you arrive if there is one.
  • Reheat until steaming hot in the work microwave, and stir halfway.
  • Throw out leftovers that sat out past the 2-hour mark. Don't take them home for the next shift.

Rotating shifts

Rotating shifts are hardest because your meal times move every week or two. Keep the food the same and move only the clock:

  • Prep the same base foods every week (protein, grain, vegetables, snack boxes).
  • Anchor your main meal to the 1-2 hours before each shift, whatever time that is.
  • On switch days, eat a normal breakfast, lunch and dinner and nap if you can, instead of grazing all night.

Caffeine on night shifts

FDA puts 400 mg of caffeine a day as an amount not generally linked to negative effects for healthy adults. A 12 oz brewed coffee has about 113-247 mg. The timing matters more than the total: in a sleep study, 400 mg taken 6 hours before bed still cut total sleep. If your shift ends at 7 a.m. and you're asleep by 8, your last coffee should be by about 2 a.m. NIOSH suggests keeping caffeine light during the shift.

If you want to see how your timing affects your intake, log meals in Nutrify by photo, barcode or voice at whatever hour you eat. It has a 7-day free trial, then a paid subscription. If you need more protein in the plan, high-protein meal prep shows how to build it up.

  • Eat your main meal before the shift and keep overnight food light: yogurt, eggs, cheese, nuts, fruit, vegetables, soup or a wholegrain wrap. CDC guidance for night-shift nurses suggests limiting sugary and low-fiber carb foods, which can make you sleepier.

  • A small snack is fine and may help. CDC guidance suggests avoiding or reducing food between midnight and 6 a.m., and a 2019 simulated night-shift study found a small snack at 12:30 a.m. left people less sleepy than a full meal or no food at all.

  • A small breakfast, so hunger doesn't wake you, such as overnight oats or yogurt with fruit. Avoid a large meal in the 1-2 hours before you sleep.

  • Perishable food is safe at room temperature for about 2 hours, or 1 hour above 90 F (32 C), according to USDA. For a 12-hour shift, use an insulated bag with ice packs or a workplace fridge.

  • At least 6 hours before you plan to sleep. In a sleep study, 400 mg of caffeine taken even 6 hours before bed still cut sleep. Keep caffeine light in the second half of the shift.

  • Prep the same base foods every week and change only the timing. Anchor your main meal to the 1-2 hours before each shift, and keep a few freezer meals for the switch days.
